The 16-Week Marathon Training Plan: From Base to Race Day

Most marathon training plans fail not because they lack mileage or intensity, but because they mismanage the relationship between the two. The runner who hammers 60-mile weeks with no structured speed work arrives at the starting line with an enormous aerobic engine and no ability to use it at race pace. The runner who peppers every week with intervals but never builds a long run past 16 miles arrives fast but fragile — legs strong enough for a half marathon but untested at the distances where the marathon becomes a fundamentally different event. The plan that follows addresses both failure modes by organizing 16 weeks into four distinct phases: base building, strength development, race-specific sharpening, and taper. Each phase has a specific physiological purpose, specific workouts that serve that purpose, and specific weekly mileage targets that balance training stimulus with recovery.
This plan assumes you can currently run 20-25 miles per week comfortably, including one run of at least 8 miles, and that you have been running consistently for at least six months. If you are starting from a lower base, add four to six weeks of gradual mileage buildup before beginning Week 1. Rushing the base is how overuse injuries happen — stress fractures, IT band syndrome, Achilles tendinopathy — and none of those injuries care how motivated you are.
Phase 1: Base Building (Weeks 1-4)
The first four weeks exist to establish weekly mileage volume without intensity. Every run during this phase is easy — conversational pace, 60-90 seconds per mile slower than your goal marathon pace, heart rate in Zone 2 (65-75% of maximum). This is the phase where patience separates runners who finish their first marathon from runners who limp through the final six miles.

Week 2: 28 miles. The midweek runs extend by half a mile each, and the long run reaches 10 miles. Continue running everything at conversational pace. If you cannot speak in full sentences during any run, you are going too fast. Thursday adds 6 × 45-second hill repeats at hard effort with jog-down recovery. Saturday long run reaches 14 miles, with the middle 4 miles at a "moderate" effort — not tempo pace, but 15-20 seconds per mile faster than easy pace. This moderate effort teaches your legs to change gears during a long run without depleting glycogen stores prematurely.
Week 6: 36 miles. Tempo run extends to 4 miles at tempo pace. Long run reaches 15 miles, all easy. Week 7: 38 miles. Tempo run holds at 4 miles. Long run reaches 16 miles with the final 3 miles at marathon pace — your first taste of goal pace on tired legs, which is what the marathon actually demands. Week 8: 31 miles — down week. Every run reduced 20%. Long run drops to 12 miles, all easy. Week 9: 40 miles. Tempo run extends to 5 miles. Long run reaches 18 miles, with miles 12-16 at marathon pace. This is the most important long run in the plan so far — four consecutive miles at goal pace after 12 miles of running is a legitimate rehearsal of the race's hardest section.
Phase 3: Race-Specific Sharpening (Weeks 10-13)
This is where the plan gets specific to your goal marathon pace. The tempo runs evolve into longer marathon-pace sessions. Interval work appears for the first time — not to build speed for its own sake, but to improve running economy at speeds faster than marathon pace, making marathon pace feel comparatively easier. Week 11: 40 miles. The interval session switches to 4 × 1200 meters at 10K pace. Long run drops to 16 miles, all easy — active recovery from the peak long run. Week 12: 34 miles — down week. Long run 12 miles easy. No intervals, just one moderate tempo run of 4 miles. Week 13: 38 miles. The final hard long run: 18 miles with miles 10-16 at marathon pace — seven consecutive miles at goal pace after an hour and a half of running. This is the race simulation. If the pace feels controlled and sustainable, your training has worked. If it feels like a death march, consider adjusting your goal time by 5-10 minutes — a decision that will yield a far better race experience than clinging to a pace your body cannot sustain past mile 20.
Phase 4: The Taper (Weeks 14-16)
The taper is the most psychologically difficult phase and the most physiologically important. After months of building fitness, you will reduce training volume by approximately 40-60% over three weeks while maintaining intensity. The science is unambiguous: a proper taper improves marathon performance by 2-3%, which for a 4-hour marathoner translates to 5-7 minutes. Nutrition: The Fourth Discipline
Marathon nutrition fails in two common ways: bonking (glycogen depletion) and GI distress (too much fuel, wrong fuel, or untested fuel). Both are preventable with a structured approach practiced during training.
During long runs over 90 minutes, consume 30-60 grams of carbohydrate per hour. The gold standard is a 2:1 glucose-to-fructose ratio, which exploits dual-transport absorption in the small intestine and allows higher total carbohydrate uptake than glucose alone — up to 90 grams per hour in trained athletes, according to research by Dr. Asker Jeukendrup at Loughborough University. If you show up on race day with a brand you have never tested, your gut will not have adapted, and the result will be nausea, cramping, or an unscheduled porta-potty stop.
The pre-race meal should be consumed 2-3 hours before the start, contain 100-150 grams of easily digestible carbohydrate, and be something you have eaten before multiple long runs. Oatmeal with banana and honey is the most common choice among elite marathoners for a reason — it is high in carbohydrate, low in fat and fiber, and nearly universally tolerated. Avoid anything with high fiber, high fat, or dairy if you are lactose-sensitive. Avoid trying anything new on race morning. This is not the time for culinary adventure.
Race week: the final seven days
Race week is where months of training either come together or fall apart. The physiological work is done — nothing you do in the final seven days will improve fitness. But several things you do in the final seven days can damage race-day performance if handled incorrectly.
Days 7-4 (Monday through Thursday): Run 30 to 40 percent of normal weekly mileage at easy pace. Include 2 to 3 short race-pace intervals (1 to 2 minutes each) to keep neuromuscular patterns sharp without creating fatigue. Maintain normal sleep schedule, normal meals, normal hydration. Do not attempt any new foods, supplements, or recovery methods — race week is not the time to experiment.
Days 3-2 (Friday and Saturday): Carbohydrate loading begins in earnest. Increase carbohydrate intake to 4 to 5 grams per pound of body weight (for a 160-pound runner: 640 to 800 grams of carbohydrate daily). This is an enormous amount of carbohydrate — 2,560 to 3,200 calories from carbs alone — and most runners undereat during carb-loading because they do not realize how much food this requires. Practical sources: white rice, pasta, bread, pancakes, bagels, sports drinks, fruit juice, and energy bars. Reduce fiber intake to prevent GI distress on race day. Friday's run: 20 to 30 minutes easy. Saturday's run: 15 minutes with 4 race-pace strides. Sunday: race day.
Race morning: Eat the same pre-long-run breakfast you have used during training (this is why training includes nutrition rehearsal). Eat 2 to 3 hours before the gun. Consume 300 to 500 calories, primarily carbohydrate, with moderate protein and minimal fat and fiber. Sip 12 to 16 ounces of water or sports drink. Arrive at the start with enough time to use the portable toilets before the lines become unbearable — 90 minutes before the gun for major marathons.
Race Day Execution
The marathon is won or lost in the first three miles. Not by speed — by restraint. The adrenaline of race morning, the crowd, the energy of thousands of runners surging off the start line — all of it conspires to make you run the first mile 20-30 seconds faster than goal pace. That feels wonderful at mile 1 and catastrophic at mile 22. The glycogen you burn at a pace 30 seconds too fast per mile is disproportionate to the time gained, because you are running above your lactate threshold and accumulating hydrogen ions that will impair muscle contraction later in the race.
Run the first three miles 10-15 seconds per mile slower than goal pace. This is not conservative — it is physiologically optimal. At mile 20, the race begins. Everything before that was a warm-up. The training you did in Phase 3 — those long runs with marathon-pace finishes — taught your body to delay this point. But it will come. When it does, shorten your stride by 10%, increase your cadence slightly, focus on the next mile marker, and trust your taper. The fitness is there. The last six miles are about managing discomfort, not building fitness.
Cross the finish line. Walk through the chute. Drink the electrolytes they hand you. Find a warm place to sit down. And then take at least two full weeks of no running before you start thinking about the next one. Your body has just done something extraordinary. Let it recover before you ask it to do it again.
